How to Read a Frozen Meal Label Without a Nutrition Degree

The frozen meal aisle is a masterclass in confident packaging. Everything is wholesome, everything is hearty, everything is inspired by somewhere. None of that is regulated. The parts of the label that are regulated sit on the back in small print, and they tell you almost everything you need to know in about thirty seconds.

Here is what to actually look at.

Start with the ingredients list, not the nutrition panel

Ingredients are listed in descending order by weight. That single rule does most of the work.

If a chicken pie lists wheat flour, water and vegetable oil before chicken, you know what you are buying. If a beef stew lists beef first, then vegetables, then stock, you are looking at something closer to home cooking.

Length is a rough signal too. A long list is not automatically bad, because tomatoes, herbs and spices all count as separate entries. But a list padded with modified starches, gums, flavour enhancers and colours usually indicates a product engineered for cost and shelf stability rather than one cooked from ingredients.

Percentages are your friend

New Zealand and Australian labelling rules require a characterising ingredient to be declared as a percentage. If a product is called Beef Lasagne, the beef content has to be stated.

This is where products separate quickly. Two lasagnes at similar prices can contain very different amounts of meat, and the number is right there on the pack. Compare it and the decision usually makes itself.

Sodium is the number that matters most

Frozen meals have a genuine reputation problem with salt, because salt is cheap flavour and it also aids preservation.

A useful benchmark is per 100 grams rather than per serve, because serve sizes are chosen by the manufacturer and vary wildly. Under about 400mg of sodium per 100g is reasonable for a complete meal. Over 600mg per 100g is high, particularly if you are eating these meals regularly or managing blood pressure.

Always check the serving size before you trust a per-serve figure. A tray described as two servings that any adult would eat in one sitting effectively doubles every number on the panel.

Check the actual weight

This is the most common frozen meal disappointment. A meal can be nutritionally excellent and still leave you making toast at 8pm because it weighed 280 grams.

As a rough guide, a satisfying single adult main sits somewhere around 350 to 400 grams for a complete meal including carbohydrate. Family trays should be over a kilogram if they genuinely feed four. Weight per dollar is often a more honest comparison than price alone, and it is the metric supermarket ranges tend to lose on.

Look for who made it and where

Country of origin labelling is required, and a named kitchen is a meaningful signal. Producers cooking in smaller batches tend to compete on ingredients rather than on price per unit, and they are usually happy to tell you exactly where the food was made. Among the best frozen meals nz shoppers can buy, the standouts are generally the ones that name their kitchen, state their meat percentages plainly and portion meals at a size an adult actually eats.

MPI audit and approval is worth noting as a baseline food safety credential for any New Zealand producer selling cooked meals.

  1. Read the first three ingredients.

  2. Find the meat or characterising ingredient percentage.

  3. Check sodium per 100 grams, not per serve.

  4. Check the total weight against how much you actually eat.

  5. See who made it and where.

None of this requires a nutrition qualification. It requires turning the box over, which is the step the front of the pack is designed to stop you taking.
